Ostia is under forty minutes from the centre of Rome. The sea worth a whole day is an hour and a half further south, and it is a different sea.

The coast immediately west of Rome is flat, sandy and busy: Ostia and Fregene are where the city goes after work, and they are fine for an afternoon. Head south past Anzio and the coast changes — the Circeo headland rises out of the plain, Sperlonga sits white on its rock above a bay, and between them is the dune at Sabaudia, which is fifteen kilometres of sand with nothing built on it.
Then there are the islands. Ponza is a volcanic crescent two and a half hours out including the ferry, with water clear enough that the boats look like they are floating in air; Ventotene is smaller, flatter and quieter. Both are day trips only if you start very early — and both are better as a night away.
The choice this page is really asking you to make is between near and good. Ostia and Fregene are under forty minutes away and are what a Roman does after work: sand, a bar, a swim, home. They are not the coast anybody flies to Italy for. An hour and a half further south is where the rock starts, and with it the water that changes colour.
What the southern coast gives you that the near one does not is a day with more than a beach in it. Sperlonga is a white town on a rock with an emperor's dining cave underneath. Gaeta has a split in the mountain and a castle. The Circeo is a headland with a national park on it and sea caves at the foot. Sabaudia is fifteen kilometres of dune with four lakes behind it. You swim, and then there is something else.
Timing matters more here than anywhere else on the site. The coast south of Rome fills up in August and empties in September, when the sea is at its warmest — the last two weeks of that month are the ones locals keep for themselves. Go early in the day whatever the month: the light on the water before ten is the reason to have driven.
One thing worth saying plainly, because it saves a wasted morning: most of the good southern beaches are reached by a road that ends in a car park, and the car park fills. A driver or an early start solves it. A late arrival in July does not.
Ostia, Fiumicino and Santa Marinella northwards, Anzio and Nettuno south. Close enough for half a day, and the northern stretch has the Etruscan sites and the wetland reserves behind it — which is what turns a swim into a day.

It can, from Anzio or Formia, but it means an early ferry and watching the clock all afternoon. If the sea is the reason you are going, give it a night.
For a whole day, the southern coast: Sabaudia's dune, Sperlonga's bays, the Circeo headland and Gaeta. All are an hour and a half to two hours out. For an afternoon swim from the city, Ostia and Fregene are under forty minutes and perfectly adequate for what they are.
Ostia is on a line from the city and is the easy one. The southern coast is harder, and it is the stretch where a hire car or a driver stops being a comfort and starts being what makes the day possible. Where an operator can meet you or collect you, their activity page says so.
Broadly June to September, with September the warmest water and the emptiest beaches. May and early October are swimmable for the willing. Each operator publishes their own season on the card where they have one.
Sea caves by boat at Sperlonga, Gaeta and the Circeo; sailing, surfing, kitesurfing and windsurfing off Ostia and Fregene; diving and snorkelling along the southern coast; riding out of the pinewood onto the sand near Ostia; and Roman sites at Ostia Antica and Sperlonga that are worth the day on their own.
The dune at Sabaudia is fifteen kilometres long with nothing built along it, which is the closest thing to an empty beach within two hours of the city. The islands are quieter still. In July and August, the answer everywhere is to arrive early.
